Introduction to what the mind does with pain — and why understanding this changes your recovery.
Video 1: Your baseline — 3 movements to start rebuilding your body. Gentle movement 15 minutes daily. No equipment needed.

WEEK
02
Your knee pain probably starts at the floor
Foot mechanics, pronation, and ankle mobility. How collapse at the foot sends torque up the leg — and how to retrain it.
Grounding breath — using breath to drop tension and release the grip in the upper body.
Presence over effort. Why forcing corrects nothing — and how awareness changes the pattern faster than willpower.
Video 2: Foot & ankle sequence — 15 minutes. Can be done at your desk or kitchen counter.

A weak hip makes the knee work twice as hard
Hip stability, glute activation, and IT band tension. Retraining hip loading so the knee stops compensating.
Side body breath — opening the hip and lateral line through breath rather than aggressive stretching.
Noticing vs. reacting. Using pain as information rather than alarm — a fundamental shift for chronic pain sufferers.

THE VMO & THE PELVIS
WEEK
04
This is the week most people feel the shift
Quad activation and strengthening, especially learning to activate the VMO. Pelvic alignment — the kneecap moves better when the pelvis is right.
Pelvic floor breath — connecting breath to the deep core and restoring pressure regulation through the whole trunk.
A strong core helps overall movement and reduces knee pain.
Understanding the power of attention to create new habits, even movement patterns.
Video 4: VMO + core integration — 15 minutes. Includes pelvic neutral practice you'll use for the rest of your life.

You've retrained the pattern
Progressive functional loading — squats, single-leg work. Moving through the knee under real load with the new pattern in place.
Breath under load — maintaining a regulated nervous system during strength and balance challenges. No bracing, no breath-holding.
Trust. Moving without pre-emptive guarding. Letting the body perform what it's been trained to do..
Video 5: Functional loading practice — 18 minutes. Includes a gentle stair protocol you can use in daily life.
